Short answer. Some people sleep better with it, and the research is thinner than most articles admit. A review of 38 studies of steady background noise rated the overall quality of evidence as very low [1]. The individual studies that do report benefits are small, and the one you have probably seen quoted used a technique your speaker cannot reproduce.
Pink noise is cheap, easy, and safe to try. Just go in knowing that "science says pink noise improves sleep" is a stronger claim than anyone has earned.
What is pink noise, in one paragraph?
Pink noise contains every frequency you can hear, but the low ones are louder and the high ones get quieter as they climb. That gives it a deeper, softer character than white noise, which plays every frequency at the same level and sounds like a hiss. People usually describe pink noise as steady rain, or wind, or a waterfall heard from a distance.

Does pink noise actually help you sleep?
Here is the honest position, and it has two halves that point different directions.
The broad review is discouraging. In 2021 a team reviewed the research on continuous background noise as a sleep aid. Two reviewers independently screened articles from three databases and assessed the risk of bias across 38 included studies, looking at how quickly people fell asleep, how fragmented their sleep was, how long they slept, and how good they said it was. Their conclusion was that the evidence for continuous noise improving sleep is very low quality [1].
That does not mean it fails. It means the studies were small, inconsistent, or designed in ways that make their results hard to trust. Very low quality evidence is not evidence of no effect. It is a warning that nobody has done the work properly yet.
Individual studies are more encouraging, and much smaller. In 2012 a research group ran two separate experiments with pink noise. In the first, six people had their brain activity recorded across alternating ten-minute blocks of quiet and noise. The complexity of the EEG signal dropped while the noise played, which the authors interpreted as brain activity settling into a steadier pattern. In a second, separate experiment, 40 people slept overnight and 10 took naps, and the researchers reported more stable sleep with pink noise playing [2].
Those are two different experiments with different people, and it is worth keeping them apart. The brainwave result came from six awake volunteers, not from anyone asleep. Plenty of articles merge the two and report the brainwave finding as something that happened during sleep. It did not.
So: one review of 38 studies saying the evidence is weak, and one small study reporting a benefit. Both are true. That is the current state.
What about the pink noise memory study?
This is the study you have probably seen referenced, and the detail that gets left out is the one that matters most.
In 2017, researchers worked with 13 people aged 60 to 84. During deep sleep, they played short bursts of pink noise that were precisely timed to the person's own slow brain waves, using equipment that watched the EEG in real time and fired a pulse at the right moment in each wave. Compared with a silent sham night, the timed pulses increased slow wave activity, and the next morning those participants recalled significantly more words from a list they had learned the evening before [3].
That is a genuinely interesting result. It is also not what happens when you press play on a pink noise track.
The study did not play continuous pink noise. It played pulses locked to the timing of individual brain waves, in a lab, with equipment reading the sleeper's EEG as it happened. No app, speaker, or sound machine does this. So the memory finding is evidence about phase-locked acoustic stimulation, not about falling asleep to a rain sound. And with 13 participants, all of them older adults, it is a small first result rather than a settled fact.
If a page tells you pink noise improves your memory while you sleep, it is describing this study, and it is leaving out the part that makes it not apply to you.
How long should you listen to pink noise?
There is no established answer, and no study has tested one length against another well enough to recommend a number.
What people do in practice: play it from lights out until morning, or set a timer for 30 to 60 minutes and let it stop once they are asleep. Both are reasonable. The overnight approach means the sound masks disturbances all night, which is the mechanism most likely to be doing the work for you. The timer approach means less total exposure.
If you share a bed, the timer is usually the more diplomatic option.
How to set it up
Keep the volume low. Loud enough to soften the sounds you are trying to cover, quiet enough that you would still hear a smoke alarm. If you have to raise your voice over it, it is too loud. Sound played all night through headphones or a nearby speaker adds up, and there is no benefit to volume here.
Put the speaker away from your head, not on the pillow or the bedside table right beside you. Across the room is fine. You are masking the room, not treating your ear.
Try it for a week before deciding. Individual responses vary a lot, and one night tells you very little. Pay attention to how long it takes you to fall asleep and how often you notice waking up.
If you are masking a specific noise, match the sound to the problem. Pink noise, with its emphasis on lower frequencies, tends to blend better with traffic rumble and household hum. Higher-frequency sounds like white noise are often preferred for masking speech and sharper noises. That is a listening preference rather than a research finding, so trust your own ears over any chart.
How to test it on yourself
Since the research cannot tell you whether pink noise works for you, the sensible thing is to find out directly. It takes about two weeks and no special equipment, though a sleep tracker makes the result easier to read.
Alternate nights. Pink noise one night, nothing the next, and keep going for at least ten nights. Alternating matters more than it sounds: if you run a week with and then a week without, anything else that changed in your life gets blamed on the noise. Alternating spreads that out.
Hold everything else steady. Same bedtime, same room temperature, same caffeine and alcohol habits. You are testing one thing.
Write down two numbers each morning before you check any device: how long you think it took you to fall asleep, and how rested you feel out of ten. Your own impression is data, and it is the thing you actually care about.
If you use a sleep tracker, watch the right numbers. A ring or watch is good at the simple things: total time asleep, roughly how long you took to drop off, how many times you woke. Those are the numbers to compare.
Be more careful with the sleep-stage breakdown. Your device is not reading your brain. It is inferring stages from movement and heart rate at your wrist or finger, so the deep-sleep and REM percentages are the softest figures it reports. If pink noise moves your "deep sleep" by a few percent, that is well inside what those estimates disagree about between one night and the next. Judge it on total sleep, time to fall asleep, and wake-ups.
After ten nights, compare the two sets. If the noise nights are better by a margin you can actually see, keep it. If they look the same, you have learned something useful for the price of two weeks of paying attention, and you can stop wondering.
You do not need to buy anything for this. A notebook by the bed does the job. If you already own a ring or a watch that reports total sleep time and wake episodes, use it for those two numbers and ignore the rest.
Is pink noise safe?
For adults at low volume, there is no known harm, and nothing in the research we cite here reports adverse effects.
Two sensible cautions. Loud audio damages hearing over time, and sound played for eight hours a night is a lot of hours, so keep it quiet. And if you have tinnitus, sound masking can help some people and irritate others. If steady noise makes your tinnitus more noticeable, stop, and talk to an audiologist rather than pushing through it.
For babies and small children, do not take this page as guidance. Infant hearing is a separate question with its own considerations, and you should ask your paediatrician rather than an audio site.
Pink noise is not a treatment for insomnia. If you have persistent trouble sleeping, that is worth raising with a doctor rather than trying to solve with audio.
